How to Make an ADHD Dopamine Menu That You’ll Actually Use

When you have Attention Deficit Hyperactivity Disorder (ADHD), deciding what to do with a spare ten minutes can feel harder than doing the task you're trying to get a little relief from. You might want a break, a little momentum or a fun little boost, but inevitably, when ADHD brains get overwhelmed with too many choices...it's the perfect opportunity to get entrapped by our archnemesis - doom scrolling. An ADHD dopamine menu gives you a short list of pre-prepared activities to pick from before the meltdown hits.

It is not a treatment method or a rulebook. Think of it as a personal menu of things that help you feel engaged, rested or ready to start, organised so you can choose what fits your time, energy levels & vibes.

What is a ADHD Dopamine Menu?

An ADHD dopamine menu is a list of enjoyable or supportive activities arranged like a food menu. People often use categories such as starters (quick options), mains (longer activities), sides (things to pair with a task) and desserts (treats to enjoy intentionally). You do not need to measure dopamine or follow a strict formula. The point is to make your choices visible, readily available and easy to use.

How to Make a Dopamine Menu for ADHD

1. Start with what you actually like

Write down activities you have genuinely enjoyed lately, not things you think you should enjoy. Include options for different moods: comforting, stimulating, social, quiet and active. If an idea sounds lovely in theory but you never choose it, leave it off for now.

2. Sort ideas by time and effort

Give yourself choices that work on a low-energy day as well as a good one. A five-minute stretch and a trip out can both belong on the menu, but they solve different problems. Add any setup needed so you can see whether an option is realistic right now.

3. Make the first step tiny

“Do something creative” can be difficult to start. “Put one sticker in my journal” or “draw for five minutes” is easier to choose. If an activity still feels too big, write the first physical action next to it...because, yes, even fun activities can feel overwhelming if you have ADHD. 

4. Put the menu where decisions happen

Keep a copy on your phone, fridge, desk or inside your ADHD daily planner. A menu you cannot find when you need it is just another thing to remember. You can make a separate short version for moments when you feel overwhelmed.

5. Try it, then edit it

Pick one option when you notice yourself stuck or looking for a break. Afterwards, ask: Was it easy to start? Did I enjoy it? Would I choose it again? Cross out the ideas that do not work. Your menu is allowed to change with your interests, energy and season.

ADHD Dopamine Menu Example

Use this as a starting point, not a checklist to finish.

  • Appetisers (about 1–15 minutes): play one favourite song; step outside for fresh air; make a drink you enjoy; send a funny picture to a friend; doodle on a scrap of paper.
  • Mains (more time or energy): take a walk somewhere interesting; work on a hobby project; visit a café with a book; cook a favourite meal; spend time with a friend.
  • Sides & Sprinkles (to get you through boring tasks): put on a familiar playlist while tidying; use a fidget during a call; change where you sit to do paperwork; work beside someone else.
  • Desserts (when nothing else quite hits the spot): watch an episode of a show; play a game; browse a favourite shop; have an unhurried rest.
  • Specials (for when you need a big treat): spend the entire day on the sofa watching movies with cinema snack; designate the day as a "potato day" where you have zero obligations. 

If a side activity distracts you from the task rather than helping, swap it out. If scrolling leaves you feeling good, it can be a perfectly valid dessert. The difference is choosing it intentionally rather than ending up there by default.
